Carbs During Workouts: When to Fuel and How to Track

Wondering whether to fuel during your workout? Learn how session length, food choices, and a simple log can help you plan and review your intake.

“Intra-workout carbs” sounds more complicated than it is: carbohydrates you eat or drink while exercising. The useful question is whether they serve the session you are doing—and, if they do, how to make the plan practical.

A short workout, a hard hour, and a long endurance event are different situations. You do not need to turn every session into a fueling calculation. But when a plan is useful, understanding the units and practicing the food choices can make it easier to follow.

Start with the kind of session

The Australian Institute of Sport’s carbohydrate guidance distinguishes duration and intensity rather than giving one target for all exercise:

These categories overlap because duration is not the only consideration. An easy outing and a demanding effort of similar length need not use the same strategy. “Up to” is not a target everyone must reach, and the longest-event range is not a default for ordinary gym workouts.

Why both the amount and the type matter

Carbohydrate guidance is about more than carrying enough packets. A 2014 review of carbohydrate intake during exercise explains that recommendations depend on activity type, duration, and intensity. It also notes that amounts may need to be lower when the absolute exercise intensity is low.

For longer events, the type of carbohydrate becomes relevant to how much can be used. The review describes an approximate limit of 60 grams per hour for oxidation from a single carbohydrate source. Higher intakes used in ultra-endurance strategies rely on mixtures of carbohydrates that can be absorbed through different pathways.

In everyday terms, buying a larger quantity of the same fuel is not necessarily the same as choosing a strategy suited to a higher intake. This is also why a headline about athletes consuming large amounts should not become your personal starting target. Match the plan to the session, then consider whether you can comfortably put it into practice.

Read “grams per hour” carefully

There are three different quantities worth separating: the amount of carbohydrate in a serving, the weight or volume of the product itself, and the length of time over which you consume it.

Here is a hypothetical label example. Suppose one serving contains 25 grams of carbohydrate, and a drink contains another 20 grams. Taking two of those servings plus that drink would provide 70 grams of carbohydrate in total. If you consumed that total across a two-hour session, the average would be 35 grams per hour.

That calculation illustrates the units; it is not a recommendation to use those products or amounts. A packet weighing 50 grams does not automatically contain 50 grams of carbohydrate. Use the carbohydrate entry on the label and check whether it refers to the whole packet or a smaller serving.

Likewise, a daily carbohydrate total and an hourly exercise intake answer different questions. One adds up the day; the other describes intake over the exercise period. A daily total alone does not show what you consumed during a particular run or ride.

Choose something you can actually use

Gels are one convenient format, not the definition of a fueling plan. Food, drinks, and gels can all contribute carbohydrate; practical choices depend on the activity and what you tolerate.

The AIS guide to sports gels notes that their carbohydrate content varies and that most should be taken with water or another dilute fluid. Some specifically labeled isotonic products are intended for use without water. Read the product directions rather than assuming every gel works the same way.

This makes access to fluids part of the practical decision. A concentrated packet and a bottle of drink are different things to carry and consume. Fueling and hydration need to fit together; a carbohydrate target by itself does not tell you how much fluid to drink.

The AIS also recommends practicing gels in training before using them in competition. Convenience on paper is less useful if the product is awkward to open, unpleasant to consume, or uncomfortable for your stomach.

Practice the plan before relying on it

Gut comfort deserves attention alongside the number on the label. A 2017 review of gut training in athletes describes evidence that the digestive system can adapt to repeated nutritional demands, including changes in stomach comfort and carbohydrate handling.

That is a reason to practice, not a guarantee that anyone can tolerate any amount after a fixed number of sessions. The review also calls for more human research on the most effective methods and the time course of adaptation. It does not establish one universal gut-training schedule.

When reviewing a practice session, distinguish what you planned from what you actually consumed. Did you finish the drink? Was the food comfortable? Could you carry and use it easily? Those observations describe your experience and practical constraints; one good or bad session cannot identify a single physiological cause.

Keep tracking useful and proportionate

A simple record can include the session’s duration, the foods or drinks you used, their carbohydrate amounts, and a brief note about comfort. Keep the exercise-period calculation separate from your daily food total so the two are not confused later.
