Rest Between Sets: Duration and Stretching Trade-Offs

Rest between sets is a programming choice in its own right. You can change how long you rest, and you can change what you do during the interval. Two small studies tested those choices in different settings. They offer specific observations rather than a universal rule for every lift.
Two minutes versus five minutes
A 2024 crossover study of eight healthy young participants compared two-minute and five-minute rests. Each session involved four sets of eight maximal isometric contractions, with each contraction lasting three seconds. These were static force efforts, not conventional sets of dynamic squats or presses.
Longer rest preserved more torque and muscle activation in later sets. The two-minute condition produced larger declines in post-exercise peak torque and electromyography measures, higher blood lactate, and less total exercise volume. Yet the study found no main effect of rest condition on heart rate or perceived exertion.
That last result matters: a similar effort rating did not mean the two protocols preserved force output equally. The study supports considering objective performance alongside how a set feels. It did not measure muscle growth over a training program, and its acute findings cannot establish five minutes as the optimal rest for every exercise.
What if the rest includes stretching?
A five-week study of 16 untrained young men tested static stretching during rests in a twice-weekly flywheel squat program. One leg was assigned to receive the stretching, while the other served as the control. This was not a comparison of longer and shorter rest periods.
The stretched side gained more knee-flexion range of motion and knee-extension isometric strength. The study did not detect additional benefits for dynamic one-repetition maximum, concentric strength, or eccentric strength. Quadriceps thickness increased by different amounts across measurement sites, but there was no significant difference between legs in muscle growth.
The result suggests that adding stretching affected some outcomes in this particular protocol. It does not show that filling every rest with stretching improves all lifts or produces extra hypertrophy.
Choose the outcome before changing the interval
These studies answer different parts of the same question: what is the rest period intended to support? More time may help preserve force during demanding sets, while an added activity may have its own specific effects. Record the rest duration and any activity performed during it, alongside repetitions or performance. That makes it easier to evaluate a change without assuming that shorter, longer, or busier rests are automatically better.
